4 Chair Exercises That Improve Full-Body Mobility Faster Than Yoga After 60

I’ve been a personal trainer for almost four decades, and in 1998 I co-founded TRAINFITNESS, the UK’s favourite provider of personal training courses. In that time I’ve seen countless clients over 60 lose movement they once took for granted.

Stiffness builds from sitting, from less activity, and from the body simply being used less. The encouraging part is that a sturdy chair can help you win much of that back. It gives you a stable base to work from, so you can move every major joint safely and often. Here are the four chair exercises I recommend most for full-body mobility.

Common Mobility Problems After 60

The biggest one is spinal stiffness, especially through the mid-back and lower back. People lose the ability to round and arch the spine, which shows up when they bend to tie a shoe or reach across a table.

Shoulder restriction is close behind. Overhead reach fades from hunching forward at desks and screens, so dressing, washing hair and reaching a high shelf all get harder.

Hips are the third area. Outward rotation and flexion tighten early, which makes getting in and out of a car, climbing stairs and putting on socks more of a struggle. Neck stiffness is common too, from years of looking down at phones and paperwork.

Why Chairs Beat Yoga

Yoga is a wonderful practice, and I’d never talk anyone out of it. The case for chair work is different because the chair removes the balance demand and the barrier of getting down to the floor and back up again.

That’s really important because the best mobility programme is the one you actually do. When the setup is simple and safe, older adults practise more often, and consistency is what produces real gains. Chair exercise isn’t superior to yoga in principle. It’s simply more accessible, and accessibility is what keeps people coming back.

Seated Cat-Cow

This mobilises the whole spine into rounding and arching, the movement most people lose first from sitting. It frees the lower and upper back for everyday bending and reaching.

How to Do It:

  • Sit tall towards the front of a sturdy chair, feet flat, hands on the thighs or knees.
  • Breathe in and arch gently, lifting the chest and looking slightly up.
  • Breathe out and round the back, tucking the chin and drawing the belly in.
  • Move slowly between the two for 8 to 10 rounds.

Avoid These Mistakes:

  • Don’t force the ends of the range or hold your breath. Let the movement flow with the breath and stay comfortable.

Seated Spinal Twist

 

This restores rotation through the mid-back, which stiffens with age and desk life. Rotation is what you use to reach behind you, check a blind spot when driving, or turn to talk to someone.

How to Do It:

  • Sit tall, feet flat, arms crossed over the chest or hands behind the head.
  • Turn the upper body to the right as far as is comfortable, keeping the hips facing forward.
  • Hold a breath, then return and turn to the left.
  • Do 6 to 8 each way.

Avoid These Mistakes:

  • Don’t turn from the neck or swing the hips round. Keep the hips still and let the turn come from the trunk.

Seated Hip Opener (Figure-Four)

This opens the hips into outward rotation, a range that fades early and makes putting on socks, getting in and out of a car, and climbing stairs harder.

How to Do It:

  • Sitting tall, rest the right ankle on top of the left thigh so the right knee falls open to the side.
  • Keep the back long and hinge forward gently from the hips until you feel a comfortable stretch in the right hip.
  • Hold for 20 to 30 seconds, then swap sides.

Avoid These Mistakes:

  • Don’t round your back to lean forward, and don’t press the open knee down hard. Keep the back flat and let the hip open at its own pace.

Sets and Reps: Hold for 20 to 30 seconds per side.

Seated Overhead Reach

 

This takes the shoulders and upper back through a full overhead range, which people lose from hunching forward. This range matters for dressing, washing hair, and reaching a high shelf.

How to Do It:

  • Sit tall, roll the shoulders back and down a few times.
  • Reach one arm up overhead, lengthening tall through the side, hold briefly, and lower.
  • Alternate arms, or reach both together if the shoulders allow.
  • Do 6 to 8 reaches.

Avoid These Mistakes:

  • Don’t shrug the shoulder up towards your ear, and don’t arch your lower back to gain height. Keep the ribs down and lift from the shoulder, not the back.

Sets and Reps: 6 to 8 reaches.

How Often to Do This

Most days is fine, because this is gentle mobility work, not heavy loading. A single run through the four takes about 10 minutes, so it fits easily into a morning routine or a break in the working day.

I suggest daily or near-daily practice. Morning works well for many people, since it loosens you up before the day starts. A work break is just as good if that suits your schedule better.

Build range slowly over weeks. Don’t chase a bigger stretch in the first session. Let the joints and tissues adapt at their own pace, and the gains will come.

What to Expect

In the first week or two, movements will feel easier and less stiff. Much of that early change is the nervous system letting go of protective tension, rather than true tissue change. It’s real progress, but there’s more to come.

By four to six weeks, genuine range returns. You’ll notice everyday tasks feel smoother, whether that’s turning to check a blind spot, reaching a high shelf, or getting out of a car.

Beyond that, keep going. Mobility is kept only by continuing to move, not by any one-off effort. Think of it like brushing your teeth: you wouldn’t brush once and expect it to last forever. So keep returning to these four exercises each day, and the stiffness won’t have a chance to settle back in.
